Resistance Training on a GLP-1: A Beginner's Framework

The single highest-value habit for keeping strength while the scale drops. You do not need a gym. Here is the research and a simple start.

If you take one habit from this entire blog, make it this one. When it comes to keeping strength and lean tissue while losing weight, resistance training is the lever with the strongest evidence, and it is available to almost everyone regardless of equipment.

The research, in one number

Losing weight quickly tends to pull some lean mass along with fat. In the body-composition data from the STEP-1 trial of semaglutide, a large share of the total weight lost came from lean tissue (Neeland et al., 2024). That is not a flaw unique to any one medication. It is what rapid weight loss does when nothing pushes back.

Resistance training is what pushes back. A meta-analysis of older adults in a calorie deficit found that adding resistance training prevented the large majority of the lean mass that dieting alone would have cost, reducing that loss by roughly ninety-three percent while fat loss continued as normal (Sardeli et al., 2018). Read that again. The training let people keep almost all their muscle while still losing the fat. That is the whole game.

Why it works

Muscle responds to demand. When you load it through resistance, you send a signal that this tissue is needed, so the body is far less willing to break it down for fuel, even in a deficit. Take that signal away and lean mass becomes an easy target during weight loss. Protein supplies the raw material, but the training is what tells the body to use that material to hold the line.

You do not need a gym

The muscle-preserving signal does not care whether it comes from a barbell or a backpack full of books. Bodyweight movements, resistance bands, and a couple of dumbbells all produce the stimulus. For most people starting out, the barrier is not equipment. It is starting.

A simple beginner framework

Keep it stupidly simple so you actually do it. Two to three short sessions a week is plenty to start. Cover the basic movement patterns rather than chasing individual muscles: a squat or sit-to-stand for the legs, a push like a wall or knee push-up for the chest and shoulders, a pull like a band row for the back, and a hinge like a hip bridge for the posterior chain. A few sets of each, stopping a couple of reps before failure, is a solid session.

Progress by making it slightly harder over time. Add a rep, add a band, hold a weight, slow the tempo. That gradual increase in demand is what keeps the signal strong. Consistency over months beats intensity for a week.

The honest caveat

Two things temper the picture. Protein still matters alongside the training, because the training asks for material and protein supplies it. And you should scale to your own body and any conditions you have. If you are new to exercise, deconditioned, or managing joint or heart issues, get clearance from your prescriber or a qualified trainer before diving in. Start where you are, not where a video tells you to be.

The point stands, though, and it is worth repeating: of everything on this blog, resistance training has the strongest evidence for keeping what you have worked to keep.
