Walk down the creatine aisle and you will see monohydrate sitting next to a row of pricier options: hydrochloride, ethyl ester, buffered, nitrate, and more. Each promises better absorption, less bloating, or faster results. The claims sound reasonable. The evidence does not back them.
Monohydrate is the reference standard
Creatine is one of the most studied ingredients in all of sports nutrition, and nearly all of that research used one form: monohydrate. The International Society of Sports Nutrition position stand states plainly that creatine monohydrate is the most extensively studied and clinically effective form for muscle uptake and performance (Kreider et al., 2017). When a supplement has decades of trials behind a specific form, that form is not the budget option. It is the proven one.
What the position stand says about the alternatives
The same position stand addresses the premium forms directly. It concludes that claims of other forms being degraded less, or absorbed more, than monohydrate are currently unfounded, and that forms such as citrate, ethyl ester, buffered creatine, and nitrate have not been shown to promote greater creatine retention than monohydrate (Kreider et al., 2017). In plain terms: the research points to no advantage for the expensive forms on the outcomes people actually care about.
Where the bloating myth comes from
A common reason people pay up is to avoid stomach upset or water bloat. Two things are worth knowing. First, the mild water gain from creatine happens inside the muscle, which is part of how it works, not a side effect to engineer away. Second, most gut complaints trace back to a large loading dose taken all at once. You do not need to load. Taking three to five grams of monohydrate per day steadily raises muscle stores over a few weeks with less to complain about (Kreider et al., 2017).
Dosing that matches the research
The maintenance dose the research uses is three to five grams per day, every day, taken consistently. Timing relative to workouts is minor. Consistency is what fills the tank. Any form can technically do this, but only monohydrate has the body of evidence behind it at that dose, and it is the cheapest option on the shelf.
The practical takeaway
If a label charges a premium for a "next generation" creatine, the burden of proof is on that label, and the position stand suggests it has not met it. Plain creatine monohydrate at three to five grams a day is the version the research supports and the version that costs the least. That is a rare case where the smart pick and the cheap pick are the same thing. It is also the version we chose for our own formula, dosed at a full five grams, because the evidence gave us no reason to do anything fancier or to give you less. As always, if you have kidney concerns or take medications, run creatine past your prescriber first.
